Should You Wear Your Watch to Bed? What Sleep Tracker Research Actually Shows

Yes, wear it to bed, but stop reading the part you probably care most about. In a multicentre study that validated eleven consumer sleep trackers against clinical polysomnography, covering 75 participants and thousands of hours of recorded sleep, every device showed a bias toward scoring light sleep. One app labelled 59 percent of the night as deep sleep when the lab measured 10.8 percent. Total sleep time held up reasonably well. The stage breakdown did not.

A sleep lab reads brain activity, eye movement and muscle tone directly. Your watch or ring has two signals: how much you moved, and what your heart did. It infers the rest.
That inference breaks in predictable ways. Lying still and awake looks almost identical to light sleep from the wrist, which is why devices tend to over-report how long you slept. REM has movement and heart rate patterns that overlap with light sleep, so it gets absorbed into that bucket. The result is a stage chart that looks precise and is not.
This is the same modelling problem behind inaccurate calorie counts: the device measures two things directly and estimates everything else.
So should you sleep with it on?
For most people, yes. The overnight window is where the genuinely useful numbers come from. Resting heart rate and heart rate variability are both measured while you sleep, and a device you take off at bedtime cannot give you either. Total sleep time is worth tracking because it actually predicts how the next session goes.
Three practical caveats:
- Comfort decides adherence. A ring is easier to sleep in than a watch, which is much of why the screenless category exists. If a strap wakes you, the data is not worth it.
- Turn off notifications and the display. A screen lighting up at 3 am is a real cost against a marginal data gain.
- Loosen it slightly, but not much. A very loose band produces unreliable optical readings; a tight one is uncomfortable enough to disturb you.
When the tracker becomes the problem
Clinicians have a name for chasing a perfect sleep score until the chasing itself ruins your sleep. If you wake up feeling fine and then feel worse after opening the app, the score is costing you more than it is giving. That is a genuine signal to stop reading the stage breakdown, not to buy a better device.
What to do with the data instead
- Track total sleep time weekly, not nightly. One bad night means nothing. A week averaging under six hours explains almost every stalled training block we see.
- Watch resting heart rate for a sustained rise. Several nights trending up usually means illness, alcohol, stress or accumulated fatigue, and it shows up before you consciously feel it.
- Ignore the stage percentages entirely. There is no action you can take that reliably increases measured deep sleep, and the measurement itself is the weakest thing your device produces.
- Fix the inputs that actually move sleep: a consistent wake time, caffeine cut-off, a dark cool room, and not training hard within a couple of hours of bed. We covered the fat loss side of this in sleep and weight loss.
The short version
Wear it. Look at how long you slept and what your resting heart rate is doing across the week. Close the app before you get to the coloured bar chart, because that is the part the research says your device is worst at.
