Resistance training helps weight loss by protecting the muscle you would otherwise lose while dieting, so more of the weight that comes off is fat. It works best alongside walking and enough protein, which is exactly how our coaches run it: in the coaching sessions we reviewed as case studies, 75% raised the load or difficulty and steps came up in 58% of them, and 78% of the sessions with an exercise list used dumbbells. Here is what the research shows and what weight-loss strength training looks like in real sessions.

What the research says

  • Cardio burns more during the session, lifting keeps the muscle. In a randomised trial of overweight adults, aerobic training lost more weight and fat mass, resistance training added lean mass, and the two combined gave the best overall change in body composition (Willis et al., Journal of Applied Physiology, 2012).
  • Dieting without lifting costs muscle. In older adults with obesity who were dieting, the groups that included resistance training lost less lean mass and bone than aerobic training alone, and combined training improved physical function most (Villareal et al., New England Journal of Medicine, 2017).
  • Muscle is what makes the result look like fat loss. Keeping muscle is the difference between a smaller version of the same shape and a leaner one.

Coach's tip: do both. Lift two or three times a week and walk every day. The scale moves from the calories; the shape changes from the lifting.

How fast will it work?

Expect strength to rise in the first two to four weeks, before the scale moves much. Soreness is normal in the first month and fades; see the soreness timeline from our sessions. For fat loss, a steady 0.5 to 1% of body weight per week is a realistic pace for most people.

Quick answers

Is resistance training good for weight loss?

Yes, alongside a calorie deficit. It protects muscle while you diet, so more of the weight lost is fat. Research finds combined lifting and cardio gives the best change in body composition.

Is cardio or weights better for losing weight?

Cardio burns more calories per session; weights keep muscle. The best results in trials came from doing both, which is how our coaches plan it: lifting two or three times a week plus daily steps.

Can I do resistance training at home for weight loss?

Yes. In our coaching case studies, 88% of sampled sessions used bodyweight moves and 78% used dumbbells, mostly 2.5 to 5 kg, and 75% of sessions still progressed the load or difficulty.
